A fucked injector wouldn't be fine at idle and worsen under load. It would be there or it wouldn't be.

no it is running on 3 and when you attempt to "rev it up" it backfires...
check your coil isnt arching out, can be a tiny tiny little spark seen where the lead joins on,
inlet manifolds can get tiny cracks in them and leak air causing the hunting,

Backfiring sounds timing related.
If it's solidly running on 3 cyls, see if you can work out which one cylinder is never firing.
Unplugging one injector at a time while the engine is running is a great way of doing this. If it starts idling worse, then plug it back in and move on to the next one. If it doesn't change when you unplug it, you have your culprit.

it only started idling on 3 after i pulled the fuel rail out and had a check over it
i put it back in and 3cylinders-r-us
so that points even more solidly to injectors in my mind
